나에게 꼭 맞는 하루 음식 섭취량은 어떻게 정할까?

만약 다이어트가 목표인 사람에게는 얼마만큼의 칼로리가 제한적인가?

하루 하루 섭취할 탄수화물, 단백질, 지방의 비율이 있다면 좋을텐데...

 

 

 

 

 

많은 사람들은 학교에서 배운 칼로리 계산법을 기억하지만

정작 자신에게 맞는 칼로리는 얼마인지 모르는 경우가 많다.

게다가, 하루하루 있는대로 먹고 살기가 바쁜 우리는

필수 영양가로서 탄수화물, 단백질, 지방의 필수 섭취 비율을

생각해 보기란 상상조차 못한 일이다.

그럼에도 불구하고,

건강함과 이상적인 몸무게를 유지하고픈 욕망은 누구나 다 있다.

 

그렇다면 잠깐의 시간을 내서 이런

평생동안의 궁금함을 알아보는 편이 낫지 않을까?

그래서, 이왕이면 " 나의 황금비율 하루 권장 섭취량" 을 알아내는 쪽으로!!

하루 종일 7 시간 이상 리서치와 분석을 하였는데,

결과는 초간단 요약으로 발표하기로 한다.

 

하루 권장 섭취량 RDI(Recommended Daily Intake)는

 

권장 칼로리 기준으로 하는데,

지방은 1 그램당 9 칼로리,

단백질과 탄수화물은 1 그램당 4 칼로리를 계산한

구성을 내용으로 한다.

 

 Kcal vs Calorie (칼로리 킬로 칼로리)의 상식;
CAL는 에너지 매우 작은 단위로
물 1그램을 섭씨 1도 높이는데 걸리는 에너지 량을 말한다.

과학적의미로는 1 킬로 칼로리 = 1000 칼로리 = 1 킬로 칼로리이지만,
영양 맥락에서는 식품 킬로 칼로리 값이 주어지는데,
단위가 작아 단순히 칼로리라고 부른다.
따라서 식품 라벨에서 "칼로리"와 킬로 칼로리는 같은 의미로 사용된다.
예컨대, 시리얼 30g 서빙에 대해
300 킬로 칼로리 혹은 300 칼로리로 표시 할 수 있다.

 

 

그동안 하루 권장 칼로리라고 하면,
보통은 성인 남녀의 경우 2,400~ 2,000 Kcal라고 알고 있지만,

 

2010년 버젼 미국 식이요법 보고서에 따르면,

활동적인 여성들이 건강한 체중유지를 위해

하루에 2,000 ~ 2,400 칼로리가 필요하며,

남성은  2,000 ~ 2,600 칼로리가 필요하다.

 

하버드 의과 대학에 따르면,

활동적인 여성은 체중 파운드(454g) 당 약 18 칼로리를 필요로 한다.

예를들면, 120 파운드(55Kg)의 여성은 하루에

2,160 칼로리를 필요로 할 것이다.

운동 선수는 일반적으로 이보다 더 높은 칼로리 필요로 한다.

 

2010년 버전

미국 식이요법 가이드 라인(Dietary Guidelines for Americans 2010)에는

지방의 구성 비율에 있어 변화도 보이고,

2009년 이래 미국에선 현재 몸무게 또는

원하는 몸무게와 하루 운동량등 라이프 스타일에 따른
하루 권장 영양과 칼로리 섭취량 맞춤 계산법이 등장해

몇몇 사이트를 중심으로 인기이다.

현재의 몸무게를 유지-빼기-더하기에 따라 달라지는
하루 필요한 총칼로리를 구성하기 위해서는
탄수화물, 단백질, 지방의 비율 또한 중요한데,

예를들어, 2, 000칼로리를 필요로 하는 사람이라면
탄수화물은 45 ~65 %(그램당 4칼로리)
단백질은 10 ~35 %(그램당 4 칼로리)
지방은 20 ~35 %(그램당 9 칼로리)의 비율이 권장된다.

 

여기서, 잠깐 탄수화물과 단백질, 지방의 역할과

각자의 하루 섭취량 황금비율을 정하기 위해

알아야할 것들을 짚고 넘어가자.

 

탄수화물은 몸의 주요 에너지 원으로 포도당으로 분해하여
혈류로 들어갈 때 호르몬 인슐린이

세포가 연료로 포도당을 사용하는데 도움을 준다.

단백질의 섭취량은 당신의 활동 수준에 따라 달라진다.
정기적 운동 또는 운동에 관련한 훈련을 하는 경우,
단백질 권장 최대 비율을 정할 수 있고,
상대적으로 앉아있는 시간이 많은 경우, 요구되는 단백질 수준은 낮다.
동물성 단백질과 생선은 신체가 필요로하는 필수 아미노산으로서

완전한 단백질을 제공하게 된다.

지방은 호르몬 분비 역할을 하며,
건강한 내부 장기보전과 비타민 A, D, E 및 K등을

흡수하는 데 도움을 준다.
심장 건강에 좋은 불포화을 선택하고
콜레스트롤 수치에 악영향을 주는 포화 및 트랜스 지방을 피한다.

 

이제 하루 영양 섭취량 황금비율을 얻기 위한 단계를 시작해보자.

 

나의 맞춤 하루 섭취칼로리 계산하러 가기

 

위의 하루 섭취량 계산 프로그램에
나의 경우(나이- 키-현재 몸무게- 원하는 몸무게)를 적용해보니,
현재 체중 45~ 47Kg을 유지하길 원하는 정도에서
나의 RDI는 1,600 칼로리 정도로 최종적으로 추정된다.


과연 나에게 하루 필요한 3종 필수 영양 황금비율은?  
탄수화물 권장량의 최저 비율로 가면 45%(720 Kcal),
단백질은 나의 운동량과 근육을 원하는 수준에서

최대비율 근접으로 적용하여 30%( 480 Kcal),
그 나머지는 자동으로
지방 25%(400 Kcal)이 된다.

따라서, 현재 내가 원하는 황금비율로 정할 수 있다.

 

물론, 이 비율은 본인의  나이, 현재 몸무게

유전적, 병적, 앞으로 유지할 몸무게 등

가장 이상적인 라이프 스타일에 따라 달라질 수가 있다.

 

이와같은 나의 RDI(Recommended Daily Intake)
칼로리와 3가지 양양분 비율로 정한
하루 섭취 음식의 종류의 예를 리서치해보면 이해가 빠를것 같다.

 

탄수화물 45%(720 Kcal) 이내;
밥 1컵(205 cal)
감자 1개(258 cal)
고구마 1개(112 cal)*2회= 224 cal
딸기 1컵 (49 cal)

 

단백질 30%( 480 Kcal) 이내;
소고기 150 g(285 cal)
생선 1 마리 (142 calories)= 순살생선 1 oz(30g) 당 - 26kcal

 

지방 25%(400 Kcal) 이내;
올리브 오일 1TBS(119 calories)
코코너 오일 1TBS (117 calories)
팜오일 1TBS (Palm,120 calories)

 

위의 예는 내가 황금비율로 정한  매일 안심하고?

먹을 수 있는 기준을 위해 알아본 것인데,

식품의 선택은 자유자재로 하더라도

최소한 탄수화물, 단백질, 지방의 기준을 알아둔점이

나름대로 나에겐 괄목할 연구성과이다.

나만의 황금비율 하루 섭취량이 정해졌으니

이를 주제로 한 요리 레시피도 무궁무진 탄생될 것이므로.

 

참고로 설탕은 탄수화물 섭취 총량에 포함된다.

Sugar Calories (35Cal, 1tbsp 9g) 1큰술= 1 TBSP의 설탕은 약 35 칼로리이다.

 

그러나, 설탕도 하루 권장섭취량이 있다;

미국 심장협회(American Heart Association (AHA))에 따르면

남자는 9 작은술, 여자는 6 작은술(티스푼)이 하루제한 설탕 권장량이다.

 

마지막으로 우리 몸에 중요한 소금 섭취량을 살펴보자.

 

소금(나트륨)은 칼륨, 마그네슘, 칼슘과 함께

안정 유지하기 위해 시스템 전반에 걸쳐 전해질 물질이다.
이 전해질심장 정규 리듬에 필수적인 전기를 일으키며

근육 수축과 골격 운동에 관여한다.

과다 나트륨 섭취는 온몸에 혈액을 공급하기 위해
심장을 혹사 시키고, 지속적으로는 심장 질환 위험이 증가한다.

 

하루 소금섭취량은 칼로리 계산으로 하는게 아니고

섭취량이 숫자로 표시되는데,

미국 식품의약국 (FDA) 개인이 하루에

나트륨 2,300 밀리그램(2.3g) 이상을 섭취하지 않을 것을 권장하며,
건강주의자들은 하루에 1,500 밀리그램(1.5g= 1/4 ts) 이하 섭취로 제한하는데,

1 티스픈의 소금은 약 6 그램이므로,

건강을 위한 하루 소금섭취량은 1/4 ts 정도로 보면 된다.

Following a 2,000-calorie diet means
that you need 225 to 325 grams of carbohydrates each day.

Select whole foods that are rich in carbs,
as well as fiber, vitamins and minerals.

Fruits, starchy vegetables, beans and other plant foods
are healthy carbohydrate sources.

 

Protein
Protein, like carbs, has 4 calories per gram.
Your diet should consist of 10 to 35 percent protein,
so for a 2,000-calorie diet, you'll need 50 to 175 grams of protein.

 

285 calories in 5 ounces(150g) of Beef
(57% fat, 0% carbs, 43% protein)
 142 calories in 1 fillet of Baked or Broiled Fish.
( 26% fat, 1% carbs, 73% protein).


Requirements of protein vary drastically depending on your activity level.
If you work out regularly or are training for an athletic event,
you may need the higher end of the recommendation,
but if you are relatively sedentary, your protein requirements are lower.

Animal-based foods and seafood provide complete proteins,
meaning they have all of the essential amino acids your body needs.
Plant-based proteins, like tofu, beans, whole-grains
and other foods, are rich in protein.
However, these foods are incomplete protein sources.
While you can meet your body's needs for essential

amino acids by consuming solely plant-based proteins.

 

Fat
You need a moderate amount of fat in your diet --
between 20 and 35 percent of your total calories,
according to the Dietary Guidelines for Americans 2010.


Fat plays a role in hormone secretion,
provides cushioning for vital organs and helps the body absorb
vitamins A, D, E and K.
Even though you need fat,
it has more than double the amount of calories in carbohydrates and protein.

Fat has 9 calories per gram, so if you adhere to a 2,000-calorie diet,
you'll need 44 to 77 grams of fat each day.
Opt for heart-healthy monounsaturated and
polyunsaturated fats instead of saturated and trans fats,
which are detrimental to your cholesterol levels.

Kcal vs Calorie
A cal is a very small unit of energy.
(Defined by the amount of energy it takes
to raise 1 milligram of water 1 degree Celsius)
Because it is so small a nutrition cal is actually a Kcal (1000cals).
Scientifically, 1 kilocalorie=1000 calories=1 kcal.
In nutrition context, values are given
for the number in kilocalories in a food,
but are usually simply referred to as calories.
On food labels, “Calories” and kilocalories are
used interchangeably to mean the same thing.
So, e.g, for a 30g serving of cereal,
the packaging may indicate 300 kcal or 300 calories.

 

According to the American Heart Association (AHA),

the maximum amount of added sugars you should eat in a day are;
Men: 150 calories per day (37.5 grams or 9 teaspoons).

Women: 100 calories per day (25 grams or 6 teaspoons).

 


Sodium
Sodium is an electrolyte that works alongside potassium,
calcium and magnesium to maintain steady
 fluid levels throughout your system.
Electrolytes are also responsible for conducting electricity,
which is imperative for regular heart rhythm,
muscle contraction and skeletal movements.

 

For optimal heart health and to avoid developing high blood pressure,
keep your intake of sodium to less than 1,500 milligrams(1.5g=1/4ts) per day,
1ts of salt = 6g.
advises the University of Maryland Medical Center.

Too much sodium leads to an influx in fluid levels,
forcing your heart to work harder to get blood to your limbs.
Over time, you'll have an increased risk of heart disease.

 

The U.S. Food and Drug Administration recommends that

individuals consume no more than 2,300 milligrams of sodium per day,
and that certain groups limit intake to 1,500 milligrams per day.
The FDA doesn’t develop nutritional guidelines itself,

but rather advocates the Dietary Guidelines for Americans,

a publication that the U.S. departments of Agriculture and

Health and Human Services release every five years.
The FDA tries to persuade food manufacturers to use less sodium in their products,

but it does not regulate sodium levels in the U.S. food supply as of May 2012.
